By stripping away calorie tracking, macro spreadsheets, and food bans, this framework relies on one repeatable structure: master three plates a day, built from three food groups, portioned entirely with your own hands. Three simple rules, no equipment, nothing to weigh.

Structure removes the 15+ small food decisions most people make daily. Three plates a day is a far smaller cognitive load than tracking every bite.

DASH's evidence base

DASH is one of the most heavily studied approaches to blood pressure, largely thanks to potassium, calcium, magnesium, and fiber from plants — exactly what the 3 Ps and 3 Pluses deliver.

The 3 rules

Everything above runs on three simple rules. Here's the thinking behind each one.

RULE 1

Three Plates

Breakfast, lunch, dinner - no grazing between. If you feel hungry, drink water first; true hunger is usually still there 15–20 minutes later.

  • Keep roughly 4–6 hour gaps between plates.
  • Slipped up? Reset at the very next plate — no need to wait for Monday.
  • Black coffee, plain tea, and water are always fine.
RULE 2

Three Portions

Every plate is 4 handfuls: 2 plants, 1 protein, 1 provisions. Your own hand is already proportional to your own body — trust it.

  • Measure veg cooked, not raw.
  • Mixed dishes still count — just separate the components mentally.
  • Use a smaller plate (9–10") so a full portion reads as complete.
RULE 3

Three Pluses

One dairy, one nuts/seeds, one fats/flavor serving daily — these deliver the calcium, magnesium, and healthy fat behind DASH's blood-pressure benefits.

  • Order doesn't matter — spread out or stack them.
  • They're structural, not optional extras.
  • Low-sodium needs? Lean on herbs/spices over olive oil.

Plants

Veg: Lettuce, spinach, kale, arugula, cucumber, tomatoes, peppers, onions, mushrooms, broccoli, cauliflower, green beans, zucchini, squash, eggplant, carrots, celery, cabbage, brussels sprouts, asparagus, snap peas, beets.

Fruit: Apples, bananas, berries, oranges, grapes, pears, peaches, melon, pineapple, kiwi.

Frozen counts fully — often more nutritionally consistent than out-of-season fresh.

Protein

Animal: Chicken, turkey, white fish, salmon, shrimp, eggs, occasional lean beef or pork.

Plant: Black beans, kidney beans, chickpeas, lentils, edamame, tofu, tempeh.

Rotating animal/plant across the week lifts fiber and lowers saturated fat.

Provisions

Brown rice, quinoa, farro, barley, oats, whole-grain bread, whole-grain tortillas, whole-wheat pasta, couscous, potatoes, sweet potatoes, corn.

"Whole grain" as the first ingredient is the simplest label check.

Shopping, eating out & adapting

Weekly shopping list: 4–5 vegetables + 2–3 fruits you'll actually eat · 2–3 animal proteins + 1–2 plant proteins (canned beans/lentils keep well) · one quick-cooking grain + one bread-based option · a standing stock of unsalted nuts, low-fat yogurt or milk, and olive oil.

Eating out: Restaurant portions typically run 2–3× the recommended size — mentally divide the plate into the same 4 handfuls and box the rest. Ask for dressings/sauces on the side. Bread or chips that arrive first count as your provisions handful, not an add-on.

Vegetarian/vegan: Lean on the plant-protein list for every plate; discuss a B12 supplement with a doctor.

Very active: Use a heaping handful rather than adding a 4th plate or snacks.

Lower sodium: Favor herbs and spices over olive oil for the Fats/Flavor plus, and check canned goods for "no salt added."

Common questions

Hungry right after a plate? Give it 20 minutes — satiety signals lag behind eating. Still hungry next time? Add a bit more plants or protein rather than snacking now.

Does coffee or tea break the no-snacking rule? No — black coffee, plain tea, and water are fine any time.

What if a meal doesn't fit neatly into 4 handfuls (pizza, a sandwich)? Approximate — crust as provisions, toppings/veg as plants, cheese/meat as protein/dairy plus — and don't let an imperfect fit become a reason to skip the plan. That's exactly what the Reset rule is for.
